There is no single food, supplement, or exercise that reliably produces fat loss on its own; the factors below work together and results vary from person to person.

Step 1: Calculate Your Calorie Target

The foundation of fat loss is a sustained caloric deficit — consuming fewer calories than your body uses (your TDEE, or total daily energy expenditure). This moderate rate is generally associated with better lean-mass retention than more aggressive deficits, though individual results depend on starting weight, activity level, and adherence.

Step 2: Prioritise Protein

Protein is one of the most important dietary variables for body composition outcomes during fat loss. A meta-analysis of 87 studies found that higher protein intakes during caloric restriction were associated with better lean mass preservation and greater fat loss compared with lower protein intakes at the same total calories. A commonly cited target is 1.8–2.4g of protein per kilogram of body weight daily, though individual needs vary.

Step 3: Resistance Training

Resistance training during a caloric deficit is one of the most effective strategies for preserving lean mass. Without it, a meaningful portion of weight lost during caloric restriction can come from muscle rather than fat. Combined with resistance training and adequate protein, a larger share of weight lost tends to come from fat. Aim for 3–4 sessions per week with progressive overload, adjusted to your experience level and any medical guidance you have received.

Step 4: Increase NEAT

Non-exercise activity thermogenesis (NEAT) — the energy you burn through daily movement outside of formal exercise, such as walking, fidgeting, and standing — can vary widely between individuals. Targeting 8,000–12,000 steps per day through walking is a sustainable way to increase daily energy expenditure without formal exercise and, for many people, without triggering large compensatory increases in appetite.

Step 5: Sleep and Stress

Poor sleep and elevated cortisol are both associated with impaired fat loss and increased muscle breakdown in research studies. Chronic stress is linked to visceral fat accumulation through cortisol-driven appetite changes and reduced insulin sensitivity in adipose tissue. Treating sleep as a priority and managing stress through exercise, meditation, or social connection are practical, evidence-supported habits — though they support, rather than replace, the calorie and training fundamentals above.
